  • How important is sleep?

    How important is sleep?

     

    You probably can remember the last time you had to go to work after a poor nights sleep:

     

    • Trouble with focus
    • Mood was terrible
    • Willpower was incredibly low
    • Skipped the gym
    • Couldn’t remember the drive in

     

    Other things were happening too:

     

    • Increased weight gain and obesity
    • Excess caloric intake and poor diet quality
    • Decreased cognitive function and memory
    • Impaired glucose tolerance
    • Decreased testosterone and growth hormone levels
    • Increased cortisol (stress hormone) production

    ​​​​​​​​​​​​

     

    Sleep matters. 

     

    There are a heap of things that your body needs to do while you’re asleep, growing muscle is a big one, but more importantly, your body ‘flushes’ your brain during sleep, or deep sleep to be more accurate.

     

    If this flushing of the brain is impaired, scientists think this may be an eventual cause for the development of conditions such as Alzheimers and if you’ve ever had a loved one go through that disease, this information will scare you, as it does me!

     

    So how do we optimise our sleep?

     

    Basically, you have to get the body to know exactly when it needs to wind down so that the internal processes that relax your body and get your into deep sleep happen naturally

     

    ​​Sometimes it can be as simple as making a conscious decision to do so

     

    Here’s 10 ways of improving your sleep to get you firing on all cylinders!

     

    • Get to bed before 10pm (give yourself an hour more in bed than you need)
    • 10-20 minutes of sunlight in the morning (any bright light will do though)
    • No screen/blue light distractions an hour before bed (read or talk instead)
    • Aim for your room to be as dark as possible (blackout blinds ideally)
    • Keep your bedroom cool (cool enough to need a blanket is great)
    • No eating within 3 hours of bedtime 
    • Keep coffee to the AM (none after 12), and manage your caffeine intake (no more than 2 a day)
    • Same awake and sleep time everyday (at least within an 30-60 minutes) 
    • Minimise digestive distress by avoiding “trigger foods” or overeating
    • Meditate/breathing drills (Headspace or Calm app are really good for these)

    Is it worth the risk of a growth mindset? ​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​

    Growth mindset being the ability to see that your skills and aptitude in a certain area aren’t fixed and that you can grow 

     

    You exhibit a growth mindset when you take a foreign language class and learn how to speak Spanish ​​​​

     

    Fixed mindset is the belief that ​you are the way you are because of things outside of your control, like genetics

     

    A lot of people think they’re genetically incapable of being good at maths​

     

    Everyone has a mixture of growth and fixed mindsets in different areas of life

    ​ 

    Y​ou might know you can get better at your job​ as a sales consultant, and also think that you will never know how to use the sales system software because “you’re just no good with technology”

     

    Deep down, you know that if you applied the same effort you did when learning sales you could also learn how to use new software, however you don’t really want to

     

    This knowledge is power

     

    Anything that a human has done, and that has been taught to other humans, you can also do, if you decide to put enough resources to learning

     

    You just need to decide on the language

     

    Every time you say you can’t do something, catch yourself, and replace can’t with won’t

     

    ​Of course, not everything is important enough to you to change to a growth mindset, and that’s okay

     

    You can do anything in life, you just can’t do everything

     

    Health and fitness, a lot like maths, is an area people commonly have fixed mindsets

     

    “I’ve tried everything, I just can’t lose weight”

     

    More likely you’ve tried the same thing 100x for the same results

     

    You probably did one of these:

     

    1. a) ​​You exercised heaps more without paying any attention to food​​ or;

     

    1. b) You ​​exercised more and tried to stick to a strict meal plan 100% of time

     

    A fixed mindset keeps you going back to the same, safe plan, that will give you a predictable result

     

    EVEN if that result isn’t what you say you wanted

     

    However, a growth mindset accepts the risk of failure and goes for it anyway

     

    It’s scary, it’s new, it’s change

     

    And don’t kid yourself, good change or bad change, it’s both scary and fraught with danger

     

    But do it anyway ​

     

    There’s a better way for those who want to bet on themselves

     

    It’s worked for others, and it’s been taught to many

     

    Quick results, that are also sustainable results

     

    Just decide, is it worth the risk of a growth mindset? ​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​

    ​​​

    ​Is there someone you care about that you think would benefit from this? Pass it on, and consider it a good deed done for the day

     

    And, you’ll be doing something good to help someone, and they’ll get a reminder that you care​​​​

  • Top 5 Nutrition Tips for Sustainable Results!

    There are no secrets to weight loss, however there is often an over supply of advice from conflicting sources

     

    This makes it incredibly confusing! It doesn’t need to be

     

    I’ve compiled the best 5 tips for losing and maintaining weight loss:

     

    1) Calories are King!

     

    If you eat more calories than you use, you put on weight, and vice versa

     

    With this equation you either need to decrease calories in, or increase calories out, it’s best to do a combination of both

     

    “You can’t out train a bad diet” rings true here, it’s obviously very easy to eat (or drink) 3,000 calories in a day​, however it’s really hard (if not impossible) to burn that many

     

    That’s why training to “burn calories” is often a bad avenue, as it never actually works in the long term, if you don’t pay attention to your food it slowly creeps up until your back where you started

     

    2) Quality over quantity

     

    There is an often over looked but important part to this

     

    I​t’s quite possible to eat 1,000 calories at a Chinese restaurant and still walk out hungry, whereas if you eat 1,000 calories of steak and roast vegetables… 

     

    Let’s be honest, you probably can’t eat that much steak and vegetables, you’d be full half way through

     

    ​Choose higher volume, nutrient dense foods (in other words unprocessed foods), like vegetables, fruit, and meat or nuts

     

    At least more often than you eat processed versions, like pasta, bread and processed meat substitutes

     

    3) Build Slack into your Nutrition

     

    Remember when I said sustainable?

     

    It’s not sustainable to be 100% perfect all the time, include meals out with friends, events, takeaways into your plan

     

    If you build these things into the plan with intent you’re much less likely to end up mindlessly overeating when they do come around

     

    What an incredibly freeing idea to know you can still have a busy social life and eat well, it’s possible

     

    ​4) Plan in Advance

     

    I’m not talking about meal prepping for 134 hours on a Sunday, if you want to do that, fine

     

    But! It’s not necessary, instead just write out what you’ll have for breakfast, lunch and dinner each day for the week

     

    This one step makes you 4 times more likely to stick to the plan

     

    4 times!! That’s such a huge gain for a really simple step

     

    It gives you a plan for meals, and shopping and takes away the danger of trying to decide what to eat after a 10 hour day when you’re exhausted and your will power is gone

     

    Make sure your plan includes events and meals out, if you include them in the plan you’ll be more likely to not blow all your hard work

     

    You aren’t cheating on your nutrition when you eat out because it’s a part of your nutrition!

     

    4) Build Slack into your Nutrition

     

    This links well into the last point

     

    ​​Remember when I said sustainable?

     

    It’s not sustainable to be 100% perfect all the time, include meals out with friends, events, takeaways into your plan

     

    If you build these things into the plan with intent you’re much less likely to end up mindlessly overeating when they do come around

     

    What an incredibly freeing idea to know you can still have a busy social life and eat well, it’s possible

     

    5) Eat Slowly

     

    This is by far the thing most people find the hardest

     

    It’s also incredibly important

     

    There is a 10 minute gap between when your belly is full and the message is relayed to your brain

     

    That means if you finish your meal in 5 minutes and go fill up your plate again and eat that in 5 minutes, the message has only just reached your brain that you’ve had enough

     

    And you feel terrible, because you’ve eaten WAY too much

     

    Ever had that feeling?

     

    A fun little challenge is to set the timer on your phone to 15 minutes and see if you can make your dinner last that long

     

    Do it with friends and family, you’re going to need someone to chat to in between bites!

     

    Pro tip: put your knife and fork down in between bites and finish chewing your food before you pick them back up again

     

    If you did nothing else but follow those 5 tips you​’ll be better off in 4 weeks time and I guarantee if you stick with them you’ll be even better off in 4 years time

     

    Quick results, that will last ​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​​

    Why carbs AREN’T the devil

    CARBS ARE THE DEVIL

    How often have we read this in the last 10-15 years? I’m pretty sure we’ve all genuinely believed this in the past

    After all, carb intake has dramatically increased over the past 40 years in line with obesity so how could you not?

    Then again, so has fat and protein intake, so where does that leave us?

    In CALORIC SURPLUS

    Thermodynamics can’t be ignored, calories in vs. calories out rule weight loss or gain

    When looking at the dramatic increase in carb intake it’s also worth noting that a lot of processed

    So called high carb foods actually also contain a lot of fat as well

    take Doritos for example, of course everyone knows corn chips are a high carb food, right?

    Actually, over 50% of the calories in Doritos come from fat – mind blown!

    Low protein + low fibre = eating heaps without getting full! Absolute dream for food manufacturers 💸

    So why do low carb diets work so well when it comes to weight loss?

    Firstly, you take out an entire macronutrient without any plan to replace it

    Meaning you drop your caloric intake

    Secondly, your body converts carbs to glycogen which also takes water in order to store it in the muscle

    Meaning when you deplete glycogen you will also drop a heap of water weight in the short term

    Does this mean you should avoid low carb diets?

    Well, no, I still use them with my clients, they can be great for a kick start

    Early results are a significant determinant of whether you will continue with a program or not and the biggest thing with any long term health plan is consistency!

    If it’s going to help you stay on track then use it!

    But you can still eat carbs and lose fat and keep it off, if you stick to some guidelines:

    1) Choose predominantly whole food options like fruit, vegetables (yes potatoes are okay, just not always fried 😉

    2) Treat processed options as a sometimes (less than 1-2 times a week)

    3) Consider what you eat with it, eat whole carbohydrate sources with a source of protein and good fats

    Personally I don’t eat carbs with my first meal

    Not for a fat loss goal but because I find my energy is better throughout the day

    Go and experiment and see what works best for you!

    What I love about helping people improve their lives

    Today, I thought I would give you guys a bit of an insight into me, what makes me tick and why I don’t mind getting up at 4am all year round

    I love what I do, owning a business can be nerve wracking and wondering whether you’re going to be able to eat in a month’s time isn’t everyone’s definition of fun but that stress is worth it

    When I break down what I do and what really motivates me, it might be surprising to know it’s not actually the training part in particular

    I mean clearly I really enjoy that!

    But if I had to pick one aspect of my role, it would be teaching, I love teaching

    It gets my juices going to see someone progress in their wisdom around their health

    I say wisdom because for me, there are 3 levels of intelligence, information, knowledge and wisdom

    People can be taught information

    Information is useless without application and that’s where knowledge comes in

    The awareness and understanding of health from the information that’s been obtained

    Wisdom is the highest form t

    That is the ability to take what you know and what your experience tells you and be able to apply it in a multitude of circumstances

    Even those that don’t directly relate with the subject of that knowledge

    In my mind, you’ve achieved a level of wisdom in health and fitness when you have an overarching philosophy that allows you to look at conflicting bits of knowledge

    This happens a lot in nutrition!

    Someone who is able see how BOTH sides could be correct in certain circumstances and then use that to your advantage

    Taking a client, from a state of stress and panic and confusion to a point of calm and control about their own health is THE reason I do what I do

    And look, not everyone wants to get to the level of wisdom about their health and that’s okay

    As long as they can get to a stage to take control of their health without my help, then I feel like my job is being done in the right way

    Which actually sounds ridiculous because that means they no longer need me, but it also means that I have to level up everyday, which I love doing, and hopefully pass that on to my clients

    What to do when weight loss plateaus

    You’ve been losing weight consistently for weeks, feeling great about your progress, then BAM! 

     

    There’s a week where you do EXACTLY the same thing you’ve been doing that’s been working for, or maybe it’s even been a better week than usual and…. 

     

    Nothing, or worse, you’ve put on a little weight

     

    It’s really hard not to be disappointed, so don’t fight it, actually allow yourself to be a little disappointed

     

    And move on quickly, because it’s not the end of the world, if you look at the whole picture you’ve still made progress and nothing works forever

     

    Before you go changing everything though, make sure you read these 3 tips for when the inevitable plateau happens:

     

    1. Has your weight actually plateaued? 

    One week of no loss or slight gain is not a plateau, wait for at least 2 weeks of no change before changing what you’re doing

     

    One week could be your cycle, or it could be a salty meal, an extra glass of wine the night before

     

    There are so many reasons you could have an off measurement that one time

     

    I actually recommend at least 3 weeks of same weight, or slight increase before adjusting anything

     

    1. Add calories

    What?? 

     

    Yup, have you lost a significant amount of weight (more than 10kgs), or you’ve been restricting calories for longer than 8 weeks?

     

    It might be time to give it a rest for a week and add a few extra calories, nothing crazy, but a couple hundred extra calories will tell the body you aren’t starving and give it a bit of a reset

     

    You might actually find you lose weight again due to your body up-regulating your unconscious movements like fidgeting and walking a little faster than usual, due to the “excess” of calories after a long time in restriction

     

    1. Is there anything you could easily change? Or have you gone away from what was working?

    The way we approach weight loss is to make the smallest changes possible first, so that you’re expending as little effort as possible

     

    Get great results doing that, then when things plateau you’ve got HEAPS of options to continue with

     

    Hopefully you’ve followed a similar approach so you’ve got easy options to move onto to

     

    It’s also a good time to assess yourself and see if you’ve let old habits creep back in, it happens to all of us from time to time

     

    Maybe this was a good kick in the bum to get back on track

     

    Hopefully that’s helped, whatever the reason don’t throw the baby out with the bathwater, even though you feel disappointed

     

    This is one of the major benefits of having people in your corner to keep you on track

     

    Not only can they be the shoulder to lean on and sit with you in your disappointment but also get you back on track and back in the game when the time is right

  • Why Less is More

    This is a conversation I have a lot with new clients

    “I want to lose weight, I’ve put on a lot of weight in the last year”

    “I need to train 6 times, that’s when I was at my leanest”

    “So, what happened, why aren’t you still there?”

    “Oh I got too busy/I have kids now/work got crazy but it’s okay now etc”

    This is what I like to call Yo-Yo exercising, and it’s a common form of All or Nothing thinking

    People build their lives around what they can do at the best of times when stress is low, work is easy, kids are just thing you might have in the future..

    We are all guilty of this at some stage or another, we focus on what we can do when everything is going our way and forget that it’s actually what we can do consistently that we need to focus on

    You don’t need to train everyday, in fact, it’s counter productive, we only have a limited amount of calories we can physically burn in a day

    So adding more and more activity on top actually doesn’t add to our overall calories burned because the body just takes that energy from somewhere else

    You end up in recovery debt, where you are adding stress on top of stress and your body simply can’t repair your muscles

    Your results plateau, everything ends up hurting, it gets too hard to do anything else in life so you give up training to get more time back you

    Before you know it you’ve put on 10kgs

    A better way, train 3-4 times a week, with a mix of strength and conditioning

    Create awareness around your eating habits/behaviours and make adjustments that you can sustain even on your worst days

    Lastly, find someone that cares whether you show up, that cares whether you are getting what you want and need from your training

    Keep it simple and sustainable, even on your worst week

  • Have your wine and drink it too!

    Losing weight WITHOUT giving up alcohol

    You would lose weight but you like red wine too much

    What if I told you it was possible to have both?

    A glass of red win a night is not going to stop you from creating a body that you love, one that gives you the energy to do the 150 things on your to-do list each day, that makes you feel confident in your own skin

    In fact, any health change that tells makes you give up all the things you love won’t last, fad diets, meal plans, they don’t work because they suck the fun out of life

    There is better ways to start feeling amazing in your own skin

     

    Make sure any nutritional change you make includes the things you love, like red wine and meals out with friends!

     

    If you have to cut out all enjoyment from the plan, no matter how well it works, you won’t stick with it, because it won’t be worth it!

  • How to eat during the holidays

    Just relax, eat whatever you like, drink, be merry 

     

    Look, it’s not bad advice 

     

    It’s the holidays after all, you should be relaxing

     

    The key though, is whether you actually find that relaxing, you might not 

     

    It might be that eating enough to make you feel like you’ll burst isn’t your idea of a relaxing afternoon

     

    Eating so much that you can’t jump in the pool with the kids or play beach cricket might not be your idea of a day well spent

     

    Don’t feel bad for that, you aren’t neurotic, and it’s not like we live in a society where it’s hard to eat in excess 

     

    Modern culture isn’t exactly lacking for opportunities to eat cake and drink heaps

     

    You haven’t been waiting 12 months to do those things

     

    If you don’t want to go nuts, don’t 

     

    And if you do, awesome

     

    A better bit of advice might be that you should make a conscious decision to either eat in moderation or to go nuts BEFORE you do it

     

    If you’ve made a conscious choice you are much less likely to feel guilt come January 3rd
    Sitting there wondering why you’ve done this to yourself again

     

    Make it conscious, make it a meaningful choice, be clear on your own reasons why you are or aren’t

     

    It’ll make your holidays that much more relaxing and you’ll have a much smaller hangover
  • Is your comfort zone holding you back from incredible results?

    You’ve heard of a comfort zone, but do you truly understand the effect it’s having on you? 

     

    If you’re not careful your comfort zone gets smaller and smaller over time

     

    You know this, how awesome was $20 when you were 15

     

    The same is probably not true now

     

    With a family and bills to pay, to have $20 in your account could be devastating

     

    The comfort zone actually works in two ways
    Either, you fall below your acceptable level of wealth, you’ll scramble to get back into your comfort zone

    Or, you go too far above, and you’ll spend your way back down again

     

    That’s why 97% of lotto winners have not only lost their winnings, but are actually WORSE off 3 years after their win

     

    Your health is no different, most people are looking for a magical sustainable diet and training plan, when really, everything is sustainable and also nothing is sustainable

     

    Depending on whether it nudges the top of your comfort zone and keeps you from falling below it

     

    You see that nudge is important, it slightly increases your top zone over time without making you feel wayyyy out of your depth

     

    It allows you to slowly change beliefs over time, you know like the belief that you HAVE to drink at least two bottles of wine to have a good time

     

    Or you HAVE to eat until you feel sick at family dinners 

     

    To have someone rip that away from you in one week, it’s too much, it’s unsustainable

     

    Instead what if you slowly made changes to the things you are happy to change
    The things that will increase your self confidence without taking away who you are a person

     

    Until with time, you become a different person, a person that is more fun with less wine

     

    Who finds it more pleasurable to have a little bit of everything, and still be able to run around with the kids after lunch
    It shouldn’t be complicated, the changes you make should be ones you are happy to make
    The ones that will give you the great result with the least amount of pain
